India's fermented food heritage is extraordinary. Across every region, cuisine, and community, fermentation has been used for thousands of years to preserve food, develop flavour, and though our ancestors didn't have the microbiological language for it to support gut health.

What fermentation does to food
Fermentation is the metabolic process by which microorganisms bacteria, yeast, or moulds break down carbohydrates in food, producing acids, gases, and alcohol as by-products.

Dahi (curd)
The crown jewel of Indian fermented foods. Dahi is made by fermenting milk with Lactobacillus delbrueckii subsp. bulgaricus and Streptococcus thermophilus, along with various wild Lactobacillus strains that vary by region and maker.
Research has consistently found that regular dahi consumption is associated with:
- Reduced incidence of diarrhoeal disease
- Improved lactose tolerance (the fermenting bacteria break down most of the lactose)
- Enhanced immune function
- Reduced inflammatory markers
Homemade dahi, set fresh daily, contains the highest live culture count. Commercial dahi is often heat-treated after fermentation, significantly reducing live cultures. The difference matters.
Chaas (buttermilk)
Traditionally made by churning curd and extracting butter the remaining liquid is chaas. Modern chaas is typically made by diluting curd with water and seasoning. Both forms retain the probiotic benefit of dahi, diluted but still meaningful, with the added benefit of being more hydrating and digestible.
Spiced chaas with cumin, ginger, coriander, and curry leaves adds additional digestive benefit through the spices' enzymatic and anti-inflammatory properties. This is India's most perfect post-meal digestive drink.
Idli and dosa batter
The fermented batter of rice and urad dal undergoes lactic acid fermentation over 8–12 hours, typically overnight. The fermentation:
- Increases the protein digestibility of the final product
- Produces B vitamins including B12 (one of the few non-animal B12 sources in the Indian diet)
- Generates live Lactobacillus cultures
- Reduces the glycaemic index of the rice component
- Breaks down phytic acid, improving iron and zinc absorption
The fermentation requires warm temperatures which is why idli-dosa culture is so embedded in south India's warm climate. The batter ferments naturally and reliably at room temperature in Chennai or Bengaluru; it needs help (a warm oven or insulated container) in Delhi winters.
The modern shortcut problem: Instant idli and dosa mixes skip the fermentation. They produce the same shape with none of the probiotic benefit and significantly reduced nutritional value. The fermentation step is not optional from a gut health perspective.
Kanji
One of north India's great lost drinks. Traditionally made by fermenting black carrots (or regular carrots and beetroot) with mustard seeds and water over 3–5 days, kanji is a deeply probiotic, vibrantly coloured, tangy drink that is among the most gut-supportive beverages in the Indian repertoire.
It contains Lactobacillus species along with wild yeasts, organic acids, and the natural polyphenols from the vegetables. It's genuinely one of the most complete gut health drinks in the world and almost nobody makes it anymore.

Dhokla and khaman
Steamed fermented gram flour. The fermentation process (using sour curd, baking soda, and the natural wild bacteria on gram flour) produces a partially probiotic food that, when eaten fresh, provides live cultures alongside the resistant starch in gram flour.
Uttapam, appam, and other fermented grain preparations
Each of these regional preparations uses fermentation overnight or longer to develop flavour and probiotic content. The fermentation step is not incidental; it's what makes these foods nutritionally superior to their non-fermented equivalents.
Gundruk (Nepal-border region) and other regional fermented vegetables
Less known outside their regions of origin, fermented vegetables like gundruk (fermented leafy greens from Nepal and Sikkim) and various pickles made through salt-fermentation (not vinegar) contain diverse probiotic communities comparable to or exceeding those in commercial probiotic supplements.
Why traditional fermented foods beat probiotic supplements
